Today’s Workout:

Buy In – Overhead squat, SDHP, and Front Squat technique

WOD – “Airforce”

This wod is from the Midwest (US) Sectional that went on last weekend.  (see video). Complete the following exercises for time:

  • 20 Thrusters
  • 20 Sumo Deadlift High Pulls
  • 20 Push press/push jerks
  • 20 Overhead squats
  • 20 Front squats
  • Bar weight – 65/95

*** this wod has a TWIST – every minute on the minute you must stop whatever you are doing and perform 4 burpees.  The workout also starts with 4 burpees.  You must scale correctly and WORK FAST or you will end up doing a lot more work!

Zone 4:  scale bar weight to 55/75

Zone 3: scale bar weight to 35/55
Zone 2: scale bar weight to 25/45 

Zone 1: scale bar weight as needed, 10-20 reps each exercise


Cash Out – 1000m jog and stretch as needed

Running WOD

7 x 400 at 5-K pace

    Yeah nice face Conrad… I guess I’d make faces like that if I actually tried once in a while 😉

    Sean I could totally see the OHS being tough, especially after all of the shoulder work that preceded it… can’t believe that one dude did it in 3:54 or something. Insane.

  2. So I did a simulation with the class with PVC and it took 2:42 seconds, man that even killed the legs. 3:53 is an insane time!

    All I can say is that it is going to be an interesting wod. Times are going to be all over the place. We had from 9 minutes to 27 minutes this morning.

    Words of advice, go fast through the burpees cause they can eat up your time. Just keep moving! If you can’t hit the overhead squats, take a minute rest instead of getting the bar up and missing a rep 🙂

    Excellent work all round in the WOD tonight. It was definitely a tough one and \i felt bad every time i had to yell out “burpees”! That workout really epitomizes the mental struggle in crossfit with numbers and effort. With the end of the minute looming its easy to drop the bar to “get ready” for burpees but you need to keep pumping the reps out! Toughie for sure.

    Anyways, nice work, hope the quadskis aren’t too sore tomorrow and see you back at the Zone!
